Recognize the reflex window
When the urge hits — pause. You have 5 seconds before the body autopilots. Name the trigger out loud: "That's my coffee reflex."
Engage your gut — not your head
Take 3 slow breaths into your belly. Your gut brain runs on sensation, not logic. This interrupts the signal before it fires.
Witness without judgment
The craving is a wave — 3–5 minutes max. Watch it like a systems engineer. It peaks and drops. You don't have to act on every signal.
Interrupt the old pattern
Replace the hand-to-mouth motion: cold water, a toothpick, 10 push-ups. Give the body a substitute reflex — consistently.
Reflect on what just happened
After each craving you ride out, say: "I just chose." This encodes the new identity at the body level. Repetition builds the new reflex.
Encode through repetition
Change isn't a moment. It's a thousand small reps. Track every win. Each reflex you interrupt builds the new automatic pattern.
